    • Spending long hours hunched over a computer, slouching while sitting, or looking down at your phone.
    • Symptoms may include pain and stiffness in the neck and shoulders.

    • Symptoms may include pain, numbness, or tingling in the neck and down the arm.

Exercises for Neck Pain

Scapular Squeezes

  • Raise your arms to shoulder height, elbows bent and palms forward.
  • Move your arms back, squeezing your shoulder blades together.
  • Hold for  10 seconds. Return to starting position.
  • Repeat  5 times.

Head Lifts

  • Lie on your back with knees bent and feet flat on the ground.
  • Keep your head in a neutral position, with your chin slightly tucked.
  • Inhale, then exhale as you lift your head off the ground, keeping shoulders relaxed.
  • Maintain the lift for about 5 seconds.
  • Inhale and slowly return to the starting position.
  • Aim for 10-15 repetitions, resting as needed.

Neck Extension

  • Sit or stand with your back straight and shoulders relaxed.
  • Gently tuck your chin towards your chest to align your neck.
  • Slowly tilt your head back, looking up toward the ceiling. Keep your shoulders down and relaxed.
  • Maintain the extended position for 5 seconds.
  • Bring your head back to the neutral position.
  • Perform 10-15 repetitions, resting as needed.

Useful Information

Tips if you have neck pain

  • Use a low firm pillow – check that when you lie on it your spine is aligned well. You can ask someone to take a photo of you lying on the pillow and get a physiotherapist to check the position.
  • Try exercises – these are examples of neck exercises you can do – ensure the movements are comfortable and you build up the range of movement gradually. Do not ‘push on through’ the pain or do movements which are painful.
  • Take pain relief – paracetamol or ibuprofen – if the pain is impacting your everyday activity and/or sleep.
  • Use a heat or ice pack – for 5-10mins for pain relief. Ensure the pack is wrapped up to avoid damaging the skin.
  • Get an assessment from a professional – this should include an assessment of your posture during typical movements you do each day, for example, at work and for sports.
